10×15 seg Hill Sprints/1:30 rest between sets*

15 min easy pace

*Assault Version:10x(15 seg all out/90 seg rest)

Day 2.Long Intervals:

3 km easy pace

3×800 m/3’easy btw.sets*

3 k Cool down.

*Row version:3×1000 m row@2k pace/3’easy

Day 3:

45 min run at Zone 2
